Morning Sunlight and Your Circadian Rhythm: How the First Light Sets the Clock
Morning sunlight is the daily signal that sets your circadian rhythm. Light entering the eye in the first hour after waking tells the suprachiasmatic nucleus, the master clock in the hypothalamus, that the day has begun. That one signal times cortisol, body temperature, alertness, and the melatonin release that will put you to sleep about fourteen hours later.
The clock runs slow and needs correcting
The suprachiasmatic nucleus (SCN) is a pair of nuclei, roughly 20,000 neurons in total, sitting just above the point where the optic nerves cross. Kept in constant dim light, its cycle averages 24.2 hours (Czeisler 1999). Without a daily correction it drifts later by about twelve minutes a day, three hours over a fortnight. Morning light is the correction.
The photoreceptor that does the correcting is not a rod or a cone. It is melanopsin, a pigment in a small population of retinal ganglion cells that connect straight to the SCN through the retinohypothalamic tract. Melanopsin responds most strongly near 480 nanometers, the blue-cyan of a clear sky, and it integrates light slowly, over minutes rather than milliseconds. It is counting photons, not forming an image. That is why a room can look bright to you and still register as dusk to the clock.
Timing decides direction. Light in the hours after your core temperature minimum, which falls about two hours before habitual waking, pulls the clock earlier. The same light late in the evening pushes it later (Khalsa 2003). A walk at 7 AM and a lit screen at 11 PM are the same lever pulled in opposite directions.
What the first hour sets in motion
Cortisol rises by half or more in the 30 to 45 minutes after waking. This cortisol awakening response is not stress. It is the body's start signal for glucose release, blood pressure, and alertness, and bright light at waking amplifies it while waking in dim light blunts it (Scheer and Buijs 1999).
The same light pulse starts a countdown. Melatonin onset in the evening tracks the morning signal at a distance of roughly fourteen hours. Arrive late or weak in the morning and the evening signal arrives late and weak too. That is why sunlight helps you sleep: by timing, not by sedation.
The dose: lux and minutes, not warmth
Brightness is the currency. Outdoors at sunrise under a clear sky the light reaching your eyes runs from about 1,000 lux looking away from the sun to 10,000 lux facing the bright horizon. A heavily overcast morning still delivers around 10,000 lux. A well-lit office delivers 300 to 500 lux, most living rooms under 200. Outside and inside differ by a factor of twenty to a hundred.
Minutes scale with brightness. On a clear morning ten minutes is enough to set the clock. Under cloud plan on twenty to thirty. The response saturates: the clock takes most of its correction from the first part of the dose and then plateaus, so timing and consistency matter more than duration. Dawn and sunrise
In the half hour before the sun clears the horizon and the twenty minutes after, the sky shifts from scattered blue twilight to the direct disk. That spectral contrast is where melanopsin signalling is strongest. This is the light that sets the clock. It contains almost no ultraviolet, which is why it works in January as well as July.
UVA rise
UVA, 315 to 400 nanometers, becomes meaningful once the sun passes roughly 10 degrees above the horizon. Depending on latitude and season that is forty-five minutes to two hours after sunrise. UVA on skin releases nitric oxide from stores in the epidermis, which lowers blood pressure, and it starts the pigment and POMC-peptide signalling the rest of the day builds on. UVB window
UVB, 290 to 315 nanometers, needs the sun near 30 degrees before its path through the ozone layer is short enough to let it through. That is late morning in summer at mid-latitudes, and above roughly 37 degrees north it does not happen at all in midwinter. Only UVB makes vitamin D. It has nothing to do with setting the clock, and the two goals belong to different hours of the day.

What breaks the signal
- Sunglasses. A standard pair cuts the light reaching the retina by 80 to 90 percent. Save them for midday glare, not the morning walk. Untinted prescription lenses and contacts are fine.
- Windows. Glass passes visible light, so a window is better than a wall, but brightness collapses with distance from the pane. Open it or step out.
- A day with no sky. Car, office, lunch indoors, car again: sixteen waking hours with nothing above 500 lux. The clock runs on its 24.2-hour default and drifts.
- Light at the wrong end of the day. Overhead LEDs and screens after sunset push melatonin onset later by an hour or more, and many people are far more sensitive than average: Phillips 2019 found half-maximal melatonin suppression at 24.6 lux, with a 60-fold spread between individuals. - Irregular wake times. A two-hour swing at the weekend is a small jet lag every Monday.

When the clock is already off
If you are falling asleep late, waking groggy, or coming off a flight or a run of night shifts, the order is the same: fix the morning signal first, then the evening darkness, then hold the wake time. What to do tomorrow morning
- Within an hour of waking, get outside for ten minutes on a clear day, 20 to 30 under cloud. Face the brightest part of the sky, no sunglasses, no staring at the sun.
- Hold the same wake time within 30 minutes, seven days a week.

The through line
The circadian system does not ask for a lot of light. It asks for the right light at the right time, every day: bright in the first hour, dark in the last. Winter, windows, lamps, jet lag, cloudy mornings are all variations on that one instruction.
